Your Warm-Up Has Become the Hardest Part of Your Workout

Why are we still spending thirty damn minutes warming up for a sixty-minute workout?

At some point, the fitness industry decided you needed foam rolling, band work, mobility drills, corrective exercises, activation exercises, breathing exercises, and possibly a small religious ceremony before you were legally allowed to touch a barbell.

You came here to squat.

Forty minutes later, you’re lying on the floor with a mini band around your knees trying to wake up your glutes.

Your glutes aren’t asleep. They’re attached to you.

This is one of those areas where the fitness internet drives me insane because something useful got turned into something unnecessarily complicated. Warming up matters. I’m not arguing against warming up. I’m arguing against the bizarre idea that preparation becomes more intelligent simply because we keep adding shit to it.

Somewhere along the way, warming up stopped being preparation and became performance art.

Five minutes on the bike. Foam roll everything. Lacrosse-ball something that offended you in 2017. Hip airplanes. Banded clamshells. Monster walks. Shoulder dislocates. Thoracic rotations. Three ankle drills. Something involving a PVC pipe and the facial expression of somebody defusing a bomb.

Twenty-eight minutes later somebody asks what you’re training.

Bench.

We’ve lost the plot.

The rule should be much simpler:

Your warm-up should prepare you for the workout. It shouldn’t become another damn workout.

Your Body Does Need Preparation. It Doesn't Need a Ritual.

A warm-up has a few basic jobs. Raise tissue temperature. Increase circulation. Start moving through the ranges of motion you’re about to use. Rehearse the movements you’re actually going to perform. Gradually expose your body to the forces, loads, velocities, and coordination demands coming next.

That’s mostly it.

You don’t need to solve every orthopedic mystery in your family bloodline before leg day.

And there’s an important distinction here, because the anti-warm-up argument can become just as stupid as the excessive-warm-up argument. I’m not telling you to walk into a cold garage at 5 a.m., load 405 pounds on the bar, and let God sort out your hamstrings.

Warm-ups can improve subsequent performance. A systematic review and meta-analysis by Fradkin and colleagues found improved performance following warm-up in the majority of performance measures they examined (Fradkin et al., 2010). More recent work has continued to show that increasing muscle temperature can improve fast, rate-dependent contractile characteristics such as power and rate of force development, even if maximum force itself doesn’t necessarily increase much (Blazevich et al., 2025).

So temperature matters. Movement rehearsal matters. If you’re going to sprint, jump, Olympic lift, throw something, or ask your body to produce a lot of force quickly, gradually getting the machinery online makes sense.

Scientifically, of course, the answer gets messy almost immediately.

Different activities need different warm-ups. Different athletes respond differently. Stretching duration matters. Training status matters. What you’re doing afterward matters. A gymnast preparing for explosive tumbling isn’t dealing with the same problem as somebody doing three sets of eight on the leg press before going home to watch Netflix.

Which is exactly why I don’t understand our obsession with universal warm-up commandments.

Take static stretching. For years it became fashionable to say, “Never static stretch before lifting because it kills performance.” There’s some truth buried in there, particularly when long static stretching bouts are performed immediately before maximal strength or explosive activity. A large meta-analysis found acute reductions in muscular performance following static stretching, although the magnitude differed across strength, power, and explosive tasks (Šimic et al., 2013).

Then the internet did what the internet does and converted nuance into scripture.

Stretching bad.

Except shorter static stretching protocols aren’t necessarily catastrophic, stretching may be relevant when range of motion is actually limiting the task, and different sports have different needs. A 2024 systematic review in gymnasts, for example, found static stretching useful for flexibility-dependent technical elements while dynamic approaches tended to be more useful for dynamic and power-related performance (Yu et al., 2024).

I wish there were a cleaner answer here. There isn’t.

But practically, you still have to decide what the hell to do Monday morning.

That’s where coaching needs to take over from endlessly discussing physiology.

If you’re squatting today, start squatting.

Empty bar. Light weight. Moderate weight. Heavier weight. Working sets.

Revolutionary.

A squat-specific warm-up in which you actually squat.

This works for reasons that are almost offensively obvious. The joints move through the ranges you’re going to use. The muscles start producing force in the pattern you’re about to train. Your nervous system gets practice performing the actual movement. The increasing loads gradually expose you to what’s coming.

And every ramp-up set gives you information.

How does the movement feel today? Am I unusually stiff? Does something hurt? Is the bar moving normally? Does 60% feel like 60%, or does it feel like I spent the previous evening being hit by a truck?

You aren’t only warming up.

You’re assessing readiness.

One thing I’ve learned both from science and from living in a body that doesn’t always cooperate is that your plan and your body are occasionally going to have different opinions about the day. A warm-up is one of the first places you get useful feedback. Not some readiness score generated at 4:17 a.m. while you’re still half asleep. Actual performance information.

The bar tells you things.

But we somehow turned that simple feedback process into twenty minutes of trying to “activate” muscles that were never turned off in the first place.

That language bothers me more than it probably should.

Your glutes didn’t forget their Microsoft password.

Yes, altered motor strategies exist. Yes, pain, injury, fatigue, training history, anatomy, and skill can change how you move and distribute force. That doesn’t mean an entire generation needs to fear squatting until a resistance band has reassured their gluteus medius.

Sometimes your body just does weird shit.

Sometimes you’re stiff.

Sometimes a drill genuinely helps.

Use it.

But make the drill earn its place.

Every Minute of Your Warm-Up Has to Justify Itself

The biggest mistake isn’t having a long warm-up. It’s having a long warm-up without knowing why it’s long.

There are completely legitimate reasons somebody might need more preparation.

If you’re older, dealing with an injury, unusually stiff, training first thing in the morning, working in a freezing garage, or preparing for high-intensity explosive activity, you might need more time before you’re ready to perform well.

Fine.

Take what you need.

An Olympic weightlifter preparing to snatch near maximal loads may spend considerable time progressing through movements and loads because this isn’t merely about warming muscle tissue. Timing matters. Coordination matters. Positions matter. Speed matters. Skill matters.

The same is true for sprinters, competitive gymnasts, throwers, and plenty of other athletes.

Advanced warm-up strategies can even intentionally use prior muscular activity to enhance subsequent explosive performance, commonly discussed as post-activation performance enhancement, or PAPE. There is evidence that these strategies can work under the right conditions, although the magnitude and reliability of the benefit depend heavily on the protocol, athlete, recovery interval, and comparison being made (Blazevich & Babault, 2020).

That’s interesting science.

It also has almost nothing to do with why Dave needs fourteen activation exercises before his Tuesday chest workout.

Every component needs to answer one question:

What is this preparing me to do?

If you can answer it, great.

“My ankle mobility is limiting my squat depth, and this drill reliably improves it before I squat.”

Keep it.

“My shoulder has been irritated, and these movements help me assess tolerance before pressing.”

Good.

“I’m about to sprint, so I’m progressively increasing velocity before I start trying to tear a hole in spacetime.”

Excellent.

But if your answer is basically, “I saw somebody on Instagram doing it,” maybe we don’t need it.

There’s also a point where preparation begins fighting the thing it was supposed to improve: performance.

Warm-ups create work. Work creates fatigue.

Do twenty minutes of mobility, ten minutes of activation work, several sets of kettlebell swings, sled pushes, jumps, and twelve progressively heavier sets before your first actual work set and congratulations—you are incredibly prepared to go home.

That balance between potentiation and fatigue matters. Some higher-intensity warm-up activity can enhance subsequent performance, but enough work eventually becomes enough work. More isn’t automatically better merely because we classified the work as “warm-up.”

Fitness culture has a bad habit of treating categories as if they override physiology.

Apparently calories consumed during meal prep don’t count, walking around the gym isn’t cardio, and fatigue accumulated during a warm-up evaporates because you haven’t started the official workout yet.

Your quadriceps have not read your programming spreadsheet.

They just know you’ve been using them.

For most ordinary strength sessions, I think we’ve made this far more complicated than it needs to be. Move around for a few minutes if you’re cold or stiff. Use one or two targeted drills if something genuinely needs addressing. Then start performing progressively harder versions of the movement you came to train.

That might take five minutes.

It might take ten.

Some days it might take twenty.

The objective isn’t to win an award for Shortest Warm-Up Ever. The objective is to arrive at your meaningful training sufficiently prepared without burning half the session getting there.

And this matters even more outside professional sport because your time isn’t an unlimited resource.

If you’ve got an hour to train and spend thirty minutes warming up, that wasn’t free. You just spent half of your training budget preparing to train.

Maybe that was necessary.

Usually it wasn’t.

Most people I coach and write for don’t live inside Olympic training centers. They’ve got jobs, kids, commutes, deadlines, fatigue, pain, dishes in the sink, somebody texting them asking when they’re coming home, and roughly seventeen other things competing with training for the same hour.

Nobody wakes up excited because their tissue temperature is finally optimized.

They notice whether they got stronger.

They notice whether running up the stairs still sucks.

They notice whether they can pick their kid up without their back complaining.

They notice whether training is actually improving their ability to do things.

That’s the Forged Grit problem with enormous warm-ups. It isn’t merely that some of them waste time. I think they can quietly teach people the wrong relationship with their bodies.

Do twenty corrective rituals before every squat for long enough and you begin believing you need twenty corrective rituals before you’re safe to squat.

The body becomes something fragile that must be perfectly aligned, mobilized, activated, stabilized, and emotionally reassured before experiencing stress.

But stress is the point.

The human body adapts because we expose it to demands it isn’t completely prepared for and then give it an opportunity to adapt. Obviously that exposure should be intelligent. Progressive loading isn’t reckless loading.

But resilience doesn’t come from spending your entire life eliminating every possible imperfection before asking the body to perform.

It comes from building capacity.

So prepare enough.

Pay attention to what your body tells you.

Change the plan when the evidence says you should.

Then go train.

The shorter your training window becomes, the harder every minute has to justify its existence. That applies to junk volume, unnecessary accessory work, scrolling between sets, and yes, the twenty-seven-part warm-up routine you inherited from somebody who sells mobility programs.

Warm up until you’re ready, not until you’ve completed an arbitrary checklist.

If five minutes gets you there, go train.

If ten gets you there, go train.

If today genuinely takes twenty, take twenty.

But stop assuming longer means smarter.

A warm-up is supposed to open the door.

At some point, you still have to walk through the damn thing.
